Yes, teenagers can lift weights. The old idea that lifting stunts growth was based on shaky evidence and has been thoroughly debunked. What matters at 13–17 is form, controlled load, and recovery.
The plan — 3 days a week
Day A — Squat focus
- Goblet squat — 3 × 8
- Push-up (or bench press if trained) — 3 × 8
- One-arm dumbbell row — 3 × 10 each side
- Plank — 3 × 30s
Day B — Hinge focus
- Romanian deadlift — 3 × 8
- Overhead press (light) — 3 × 8
- Lat pulldown or assisted pull-up — 3 × 8
- Dead bug — 3 × 8 each side
Day C — Athletic focus
- Bodyweight squat jump — 3 × 5
- Push-up — 3 × max reps (leave 2 in the tank)
- Reverse lunge — 3 × 8 each side
- Farmer carry — 3 × 30 seconds
Progression rules
Add weight only when you can hit the top of the rep range with clean form on all sets. Growing bodies come first — no ego lifts, no missed reps.
